Does a sauna after training make you fitter?
Cold after a workout can blunt your gains. Heat may do the opposite, and for a reason that has nothing to do with relaxation. The evidence is early and the studies are small.
Possibly, if your goal is endurance. There is early evidence that regular sauna use after training drives heat acclimation, which expands your blood plasma volume and can improve endurance performance. That is a real adaptation, not a vibe.
The catch is that the studies are small, mostly in endurance athletes, and the effect is nothing like training itself.
The more useful finding is the contrast: heat after training may help, while cold after training can work against strength and muscle gains. Same session, opposite tools, opposite effects.
What is heat acclimation, actually?
Your body adapting to being hot, in ways that also help you when you are not.
When you are repeatedly heated, your body gets better at handling it. You start sweating sooner and more efficiently, your heart rate at a given effort drops, and, importantly, your blood plasma volume expands. More plasma means more blood volume, which means your heart moves more blood per beat.
That last part is why this is interesting for fitness rather than just comfort. Plasma volume expansion is one of the same adaptations endurance training itself produces, and it is part of why altitude camps and hot-weather training blocks work.

What does the actual study say?
One small, often-cited trial with a big-sounding number.
The most quoted work is by Scoon and colleagues (Journal of Science and Medicine in Sport, 2007). Six male distance runners added post-run sauna sessions, around 30 minutes at roughly 90 C, about three times a week for three weeks. Their run time to exhaustion improved by roughly 32 percent compared with the control period, alongside an increase in plasma volume.
Thirty-two percent sounds enormous. Time-to-exhaustion tests are very sensitive and tend to produce large percentage swings, so it does not mean they got a third faster in a race.
And it was six runners. Six. That is a promising pilot, not a settled fact. Treat it as a reason to try, not a reason to promise.
Why does heat help but cold hurt?
Because you are either encouraging an adaptation or suppressing it.
After hard training, your body runs an inflammatory and signalling process that drives adaptation, which is the actual point of the workout. A cold plunge damps that process down. It reduces soreness, which feels great, but it can also mute the signal, and the evidence that this blunts strength and hypertrophy gains is among the strongest in the whole cold field. Heat does not suppress that signal. It adds a separate, mild stressor that drives its own adaptations, mainly cardiovascular and plasma-related.
So the rough rule: if you are training for strength or size, do not follow the session with cold. If you are training for endurance, heat afterwards may be a small bonus.
How would you actually use it?
Modestly, and not on top of everything.
The rough protocol from the research is a moderate sauna session after training, in the range of 20 to 30 minutes at traditional sauna temperatures, a few times a week. It works best in a build phase, not the week of a race.
Do not stack it on your hardest sessions. A sauna is a cardiovascular stressor, and piling it on top of an already brutal workout in an already stressful week is how people end up flat rather than adapted. Our how often guide is a sensible baseline.

Does an infrared sauna do the same?
Less likely, because the stimulus is milder.
Heat acclimation is driven by genuinely raising your core temperature. Traditional saunas run much hotter than most infrared cabins, and the research on athletic adaptation used traditional heat. Infrared may still be pleasant and useful, but if you are chasing the plasma volume adaptation specifically, a properly hot traditional sauna is closer to what was studied. Who should skip this?
Anyone for whom the extra cardiovascular load is a bad idea.
If you have a heart condition, uncontrolled blood pressure, or you are pregnant, adding heat stress after exercise is a conversation for your doctor, not an experiment. Our sauna and heart guide covers the cautions.
If you are already under-recovered, sleeping badly, and training hard, adding another stressor is the wrong move regardless of what the study says.
The bottom line
Heat after endurance training plausibly helps through heat acclimation and plasma volume, based on small but real studies. Cold after strength training plausibly hurts. If you only remember one thing, remember which tool goes with which goal.
And keep the expectations honest: this is a modest edge on top of training, never a substitute for it.
