Sauna vs exercise: can heat replace a cardio workout?
The claim that a sauna session is 'like a 30-minute run' comes from a real finding that has been stretched well past what it showed. There is something genuine underneath, and it matters most for the people least able to exercise.
No, a sauna cannot replace exercise, but the claim is not pure invention either. Sitting in heat genuinely raises your heart rate, dilates your blood vessels, and produces some of the same cardiovascular adaptations that aerobic training does.
What it does not produce is the rest of exercise: muscle, bone density, real aerobic capacity, blood sugar control from working muscle, or the movement your joints need. Those are not side benefits of training, they are most of it.
The useful framing is that heat is a partial overlap, not a substitute. And the overlap matters most for exactly the people who cannot train hard, which is a more interesting conclusion than the headline version.
Where does the “sauna is like a run” claim come from?
From a real trial in sedentary adults, generalised too far.
The most-cited study is Brunt and colleagues in The Journal of Physiology in 2016, which put sedentary young adults through eight weeks of passive heat therapy in hot water and measured genuine improvements in endothelial function, arterial stiffness, and blood pressure.
Those are meaningful cardiovascular outcomes, and the finding is real. But the participants were sedentary and young, the intervention was repeated and sustained over weeks, and the comparison group was not doing a training programme.
What the study showed is that repeated passive heating improves vascular health in people who are not exercising. What it did not show is that heat matches training in people who do exercise, or that one session equals one run. That leap was made by headlines, not by the researchers.
What does heat actually do to your body?
A cardiovascular load without a muscular one.
In a hot room your core temperature rises, your skin vessels dilate to dump heat, your blood pressure drops, and your heart rate climbs to compensate, often into the 100 to 150 range depending on the heat and how long you stay. That is a real cardiovascular stimulus, and the repeated version of it appears to improve how your blood vessels behave.
The long-running Finnish cohort work led by Laukkanen in JAMA Internal Medicine in 2015 found that frequent sauna use was associated with lower cardiovascular and all-cause mortality, which fits the same picture.
But your muscles are not contracting against resistance, your bones are not loading, your joints are not moving through range, and your working muscle is not clearing glucose. The heart rate is up for a different reason than it is during a run, and the downstream adaptations differ accordingly.
Where does it fall short of exercise?
Almost everywhere that is not vascular.
Exercise builds and preserves muscle mass, which drives metabolic health and independence as you age. Heat does not. Weight-bearing exercise maintains bone density. Heat does not. Training raises VO2 max through adaptations in muscle mitochondria and stroke volume; passive heat produces only a fraction of that at best.
Movement also maintains joint range, balance, coordination, and tendon health, none of which a bench in a hot room touches.

Who is heat genuinely useful for?
People who cannot exercise, and people who already do.
The most defensible use is as a bridge. If you have a mobility limitation, a chronic condition, an injury, or a level of deconditioning that makes real training temporarily impossible, repeated heat exposure appears to deliver some vascular benefit while you cannot train. That is exactly the population the passive heating research studied, and it is a genuinely good use.

How should you combine them?
Train first, heat after, and keep cold away from strength days.
The simplest structure is to treat the sauna as something that follows exercise or fills a rest day, rather than something that competes with it. After a workout the heat is pleasant, the session tends to be shorter because you are already warm, and you should hydrate more than you think.

Does a sauna burn as many calories as a run? No. The elevated heart rate mostly reflects thermoregulation rather than muscular work, and the weight change afterward is water.
Can a sauna improve my running times? Possibly a little, through heat acclimation and plasma volume changes, especially before racing in heat. It will not substitute for the running itself.
